Wed/Fri/Sun: cardio HIIT

Monday: Rest, but I walk about 8-10 miles.

Monday - Heavy squats, light Romanian deadlifts
Tuesday - off
Wednesday - Z press, dips, overhead dumbbell press
Thursday - off
Friday - Heavy deadlifts, chinups, light pause squats
Saturday -off
Sunday - off

Never cared for bench press so I replaced it with dips to work my chest. Z press works my core even more than heavy deadlifts so I chose that in place of regular overhead pressing. I don't really care about isolation work. My lifts are all progressing steadily so I don't plan on changing anything.

Day1: upper body

Day 2 Cardio
>jump rope hiit or some LISS
Day 3 legs
>front squats
>rdl
>Bulgarian split squats
>burn out with sprint intervals

I've found that less is more. I'm not really concerned with hitting big numbers... more so general health and longevity.

Mon/Wed/Fri full body routine + 30+ minutes of cardio at least, I like to run 5 miles, takes less than 40min but sometimes I go longer

Sunday cardio again

I did kb for two years before I moved to mma and it's great. But I think the less rules the better and that's why I recommend mma more if you have a good gym in your area.
