Been lifting on and off, like a dumbass never really paid attention to the back....questions is, lift heavier for less reps or higher reps and less weight so it can catch up?

both. heavier for less reps in a day, and lighter for higher reps in another day works good for me.

Also do lots of pull ups, deadlifts and rows, focus mainly on compounds while you catch up.

I do 10-12 reps with 185lbs for rows and 450lbs for 12 with rack pulls, just needs time I guess.
