The tightness I can work on with some pause squats, I think - but how do I work out the knee movement? I ask because I've actually tried before, and it just made me unbalanced.

I used 1RM. Though there's little harm in starting lighter while you figure out how it affects you, and then going up in weight quickly if you feel it isn't enough.
