A: weighted chinups, OHP, DL 3x5 (45 mins)
bicep curls and lateral raises 3x12 (15 mins)

B: squats, bench, rows 3x5 (45 mins)
triceps pushdown 3x12 and facepulls 3x12 (15 mins)

Leg raises(for abs)

so basically compounds followed by high volume isolations

Hard to judge a woman, I'd say if you want to cut more go for it, there is still body fat to lose if you're going competitive, if not, fit chicks look best with a small enough layer of fat to appear soft while underlying muscle is what gives the body shape

basically. tossed close grip bench and added cable flys. usually i only make it into the gym 5 days a week, so on days 4 and 5 i'll just hit whatever muscle groups i think need revisited.
